Phase 1

The cut, Sep 1 to Dec 31

Start 230 lb, ~21% BF. Base target 200 lb (~15%). Stretch 190 lb (14%). The honest math: 2000 kcal at 230 lb with 5 lifts, daily cardio and 10k steps is roughly a 1,100 to 1,300 kcal deficit, which is 2 to 2.5 lb a week. 190 needs every week to land, including the travel weeks. 200 is what the plan below delivers if you simply do it; 190 is what you get if you hold the deficit through London and Europe.

Sep 1 to Oct 25
Phase 1, 8 weeks. 2000 kcal, 230 g protein, 10k steps, 5 lifts + daily cardio. Expect 230 to ~214.
Oct 26 to Nov 1
Viva week. Four cities in four days. 2400 kcal, protein 200 g, 12k steps. Hold weight, don't chase loss.
Nov 2 to Nov 8
London. 2300 kcal, walk everything, one hotel lift + one run. Hold ~214.
Nov 9 to Nov 30
Phase 2 + Europe. Home days 1900 kcal / 230 g. Trip days 2400 kcal, 15k steps. Expect ~207 by Nov 30.
Dec 1 to Dec 23
Phase 3. 1900 kcal, 230 g, cardio 30 min daily. Expect ~200 by Dec 23.
Dec 24 to Dec 31
Holiday trip. Maintain. Final weigh-in Dec 31.

Daily food checklist

Rules that make 230 g easy

  • Protein first at every meal: 50 g at breakfast, 60 g lunch, 60 g dinner, 60 g from shakes and snacks.
  • Two whey shakes a day (post-gym and 4 PM) covers 50 g for ~260 kcal.
  • Lean sources only on the cut: chicken breast, 93% beef, white fish, egg whites, Greek yogurt 0%, cottage cheese.
  • Carbs around training: rice or oats at breakfast and post-workout, vegetables and protein at dinner.
  • Log in MyFitnessPal before you eat, not after. Enter the day's total here at 7 PM.
  • Weigh Monday morning after the bathroom, before coffee. One number a week, not seven.
  • Sunday is the off day, not the cheat day. Same calories, no lift, long walk or padel.

Faith and stillness

Check-in

Adversity today

Payment arguments, a client pushing on price, feeling like you didn't do enough. Name it so it stops running in the background.

For the payment fights

Before replying to a payment dispute: read the invoice, read the agreement, then write the reply. Never the other order.
"I can't", not "I'm not". Direct, not combative. You already know this works.
A dispute is a business event, not a verdict on you. Log it, handle it in one message, go back to the minimums.
If it's still in your head at 7 PM, write it in the adversity box and close the laptop. It will be there tomorrow, smaller.

Ledger

Every payment in and every cost out, by client. Recurring subscriptions go in the table on the right instead.

Recurring costs

CostCurrencyMonthlyCAD est.
USD to CAD rate
USD costs against CAD revenue is what squeezed MataVoice. Watch the CAD est. column, not the sticker price.

Move to QuickBooks

This ledger is the bridge, not the destination. When QuickBooks is set up, export the ledger as JSON from Settings and import it as an opening statement. Until then, the ledger and the recurring table are the only two places money gets written down.

Reflection

Prompts when you're blank

  1. What number moved today, and what did I do that moved it.
  2. The call I didn't want to make. Did I make it.
  3. One thing a dealership or client said that surprised me.
  4. Where I caught myself believing this week's limiting belief.
  5. What I'd tell the version of me from Sep 1.
  6. The Loom: one screen recording of a real thing I built or fixed today.

The four, on rotation

One per week, daily reframe. 17 weeks means each belief gets four rounds. By round three the reframe should sound like your own voice, not mine.

Backup

Everything is stored in this browser. Export every Sunday. Import restores onto a new device or after a wipe.

PIN

The PIN keeps people off the page, not off the data. When you put this on your domain, also put the page behind Cloudflare Access or your host's password protection. That's the real lock.

Sync across devices

One sync key ties every browser and device to the same data. Set it here once, then enter the same key on the login screen of any other device. Changes push within two seconds and pull whenever the page is opened or comes back into focus.

Advanced: storage connection

Ads data connection (Supabase)

The daily ads pull writes into a Supabase table and this page reads it. Paste the project URL and the publishable (anon) key. Read-only from here.

MyFitnessPal auto-fill

MyFitnessPal has no public API, but it syncs to Apple Health, and an iPhone Shortcut can read Health and open this page with the numbers in the link. Build a Shortcut with "Find Health Samples" for Dietary Energy, Protein, Steps and Weight (today), then "Open URL":

Run it at 7 PM (Shortcuts can automate the time) and the day's calories, protein, steps and weight land here without typing. The same link format works from Android Tasker or any app that can open a URL.

Danger

Daily routine (the checklist)

This is the list on Today, in order. Edit the wording, time, section and which days it shows. Use the arrows to reorder. Items marked auto tick themselves from the numbers you log. Placeholders you can keep in the wording: {calls}, {cal}, {protein}, {steps}, {split}.
